Variability Index too high for an L4 session?

  1. [FONT= calibri]I have a question regarding the Variablity Index range you should be aiming for on longer L4 sessions.[/FONT]

    [FONT= calibri]Today I did a 50 minute loop with a bunch of short sharp climbs. When possible I tried to pull at the front near my FTP on the flats and and then stick with the rest of the group on the climbs. For the 50 minute loop I ended up with a Intensity Factor of 1.0 and a Variability Index of 1.18. [/FONT]

    [FONT= calibri]My question is if that VI is too high, and the power output too spiky, for this to be a good L4 training ride, and if that is too high of a VI, what range would be recommended for it to be a good L4 zone ride, or at least to be producing the kind of results you are looking for in a L4 ride?[/FONT]

  2. The question isn't VI in and of itself, but instead how long were the sustained sections actually in L4 and how long were any low power periods connecting those sustained sections?

    You basically want to sustain L4 efforts for at the very least 10 minutes or so and during those times there shouldn't be any low power periods below L4 that last for more than about 20 to 30 seconds at the most. The point is to get your body up and running on sustainable metabolic processes and then keep it there for 10, 20, 30 or more minutes per effort, throw in too much rest along the way and you're not really doing the same sort of workout even if the hard periods are hard.

    Sure a ride with high power on periods coupled with rests will tend to give you a higher VI but scan the file for low power sections during the 'L4' work to see how many if any were 30 seconds or longer and consider each section broken by more than 30 seconds of lower power (anything below say mid to high L3) as separate L4 sections and then see if these separate sections were at least 10 minutes long.

    If it turns out to be a lot of short harder efforts connected by recovery gaps it's still likely a very good workout just more of the SST variety with dynamic riding rather than pure L4 work. IOW, it still sounds like a great training ride but it might not be the best dedicated L4 session.

    FWIW, the only time I've been able to do group rides that yielded good sections of solid L4 work was when they included 15 to 30 minute climbs. More typical group rides with rolling and flat sections can be great training for a lot of things but I wouldn't call them substitutes for a good solo L4 session.

  3. So on our group rides I appear to be able to get a reasonable amount of L4 work, last effort just over 3 1/2 hours, with a ~320 FTP I've got these blocks

    12:30 313 / 333
    10:00 338 / 366 (included hill with various grades including 15%)
    8:00 345 / 375 (steady Hill but for 3 attacks in it)
    12:00 314 / 337
    22:00 290 / 318

    There's also some steady riding and some other shorter hard efforts.

    All of which had no periods below 280watts for more than 10-20seconds. So they do tend to come out with quite a bit of consistent L4 work. In fact my last Threshold session only came out to:

    6:30 322 / 336
    16:30 312 / 319
    22:00 291 / 306
    14:00 299 / 310

    (I do it on a loop where normally it divides to 3 blocks 23 min / 23 min / 15 min but there's temporary traffic lights which is why there's the extra gap.) So I actually see pretty similar total volume of threshold work and in not too dissimilar blocks - although the off intervals on the threshold session are just 30-60seconds as against ~5 minutes on the group ride.

I’m thinking I can get it not to vary quite as widely, but I will probably need to let myself get dropped on the hills and chase down the group on the downhills and flats to even things out some more.     Group rides like the one you describe can be a great part of your training, especially for the skills development and can be a great way to do some of your longer SST/Tempo riding as it tends to be easier to rack up substantial time on the bike and cover a lot of different terrain on group rides. But if your main focus is raising FTP at the moment then I'd make sure the group rides are balanced by other days in your schedule where you do solo L4 work on venues where you can sustain each interval for 12 to 20 minutes or more. IOW, use the group rides for what they give you which is skills, dynamic SST riding, and some volume but spend two or three of your other training days doing focused L4 work and that will typically mean riding alone on those days.
