  1. I've been swimming about 8 months now (for general conditioning, and to
strengthen my back in particular). I do some exercise ball stretches
and a short weight set before my swim, and then have slipped into the
same swim plan every time. I do a short 100 - 200 warmup (cause I'm
already warm from the workout), and then I do a 1k swim, and then I
finish with a few hundred of breast/backstroke/kicking. Sometimes I'll
incorporate a few 50 sprints... total workout around 1600 to 1700
meters. I think, though, that I've plateaued.
I recorded the splits from my 1k the last four sessions (with my new
Ironman Lap watch I bought for $14 at Campmor!) to see if anyone has
any advice for honing my workout. These are the ten 100m splits for the
1km swim. I try and sprint the last one or two 100's. There's no rest
time involved, except for maybe an extra breath after a 100 here and
there. I find it amazing how consistent the average and the total time
    of the swim is, really.

As for the swim pace on the 1km swim, I'm not pushing terribly hard. My
heart rate stays just inside my targer heart rate (except for the
sprint at the end where I'm sucking air). I so much prefer just
"swimming for a little bit", but for cardio and back strengthening,
should I be doing interval training?

Everybody's different, Joe. I'm not exactly sure what your goal is.
If you want to push yourself harder and get faster, then you have to
decide if you can do it on your own. For myself, I need the group to
drop the hammer. I've hung on the wall a number of times in my
Master's workout, with about 10-12 seconds before I have to start the
next interval, and thought to myself, "there is no way in h _ _ _ I
would come off this wall if I didn't have the people on either side of
    me to push me".

You are essentially a lap swimmer. If you want to get more fitness and
speed, you need to start doing interval work, by yourself or in a
group. (IMHO) My other advice (since you asked 🙂 drop the weights.
If you want to look good at the beach, keep lifting. If you want to
become a better swimmer, don't lift, except for legs or torso - no
    upper body.

  5. I think doing the 1K swim is great. Without knowing your age, I can't
    comment on the times.

Why not swim 1500m on every other workout? Then, on the non-1500
workouts, swim a fast 500 and do lots more speed work. Then you can
alternate between speed and endurance workouts.

  6. Thanks for the words of advice. I thought I stated my goals, but I can
be more specific. I couldn't care less about how fast I swim or
becoming a better swimmer in and of itself or how I look on the beach.
That is tangential to my goal of general fitness (for a 34 year old)
who has a lumbar fusion at L5 and S1 and mild scoliosis and associated
chronic low back pain. Hence, strengthening my back is the major part
    of my goal.
    That help any with suggestions?
Also, I notice I hardly use my legs at all for kicking, rather just to
aid my body roll (I pretty much always bilateral breathe every 3rd
stroke). Should I be trying to do more legwork for lower back
    strengthening?
