  1. After doing a little reading, I decided to try and increase
    my running cadence to 180+ ff/min. So the last few runs I've
    been gradually adding some cadence training segments, where
    I try to get a count of between 30 and 31 cycles every 20
    seconds (equivalent to 180-186 ff/min). At 7 min/mi pace
    (intervals), this required only a minor change (my old
    cadence at this pace was already 175 ff/min).

    But at my 9.5 min/mi slow run pace when I try this faster
    cadence, it not only feels like I'm taking tiny baby steps,
    but it feels like my feet are slapping the ground much
    harder than at my old cadence of 160+ ff/min. My running
    actually seems noisier at the higher cadence, which seems
    like it should be harder on the feet. Is this normal? Or
    what could I being doing wrong?

    Don't train at such a slow speed! If you can run at 7 min
    pace, why ever would you want to run at 9.5 min?

  3. Here are a few random observations of stride and cadence:

    I've run with three elite runners, one a 28 minute 10k'er, a
    30 minute 10k'er, and a 2:24 marathoner.

    They all had very short, quick little steps, even to the
    point of being choppy. Shorter and quicker steps than mine.

    In fact, whenever I come across someone running with that
    quick little shuffle step, they are usually quite fast. The
    last guy I met with that quick step turned out to have run a
    32:50 at age 51!

    Once I conducted a test with a 31:09 10k friend (I was
    in the 33's at the time). We ran together at 7:30 pace,
    and gradually accelerated. We had similar cadences of
    around 180.

    At some point (near 5:00/mile I'd guess), his stride just
    extended, while I was maxed out in stride length, and in
    straining to keep up, my form deteriorated so that I was
    bouncing, while he stayed smooth.

    I figured his stride was at least 6 inches longer than mine
    when I had to give up.

    Another sign of the elite runner is kick height -- at a
    given speed, the faster runner will have a lower heel kick.
    I remember running a marathon at
    2:37 pace and coming up on a guy whose heels barely lifted
    off the ground. I asked him if he was fast, and he said he
    was a 2:20 guy who was pacing a friend.

    Because running only 400M and 800M interval repeats doesn't
    seem to be the recommended workout for the distance portion
    of training for longer "races" (12k, 21k).

    According to one formula, I should be doing my longest runs
    at even slower than 9.5 min/mi. The question is whether I
    should try for a 180 ff/min cadence even at this slow pace,
    and if so how...

    IMHO. YMMV.

    I have people practice at a cadence of 180 doing a 9
    minute or more
    mile. It's easier to get the rhythm of the cadence by
    going at a slower speed with the increased cadence
    and then gradually up the speed when one is used to
    the cadence.

    Remember that the cadence remains the same. The speed comes
    from the forward lean from the ankle with the body erect.
    Since one is falling faster, it is necessary to bring the
    leg through the stride length to get the foot back on the
    ground faster so as to maintain the cadence.

    Dan,

    Great sharing and observations. Let me piggyback off
    your comments.

    The faster the speed, the more ground one is covering if
    maintaining the same cadence of a 180 ff/minute that a
    slower runner is doing.

    So the faster runner keeping the same cadence in order to
    cover more ground one has a bigger range of motion to move
    through than the slower runner.

    Usually the short, quicker steps are possible because the
    lower leg tucks behind the hamstring so it can move through
    it range of motion faster. Principle of the metronome. The
    higher up the weight to the fulcrum, the faster the
    mentronome ticks.

    If you watched the Boston marathon, the winner even as he
    was finishing was still bringing his heels close to his
    buttocks as he brought his leg through during his stride.

    This is one of my reasons for continuing to tell people to
    roll the quads. With the quads strong and elongated, the
    hamstring doesn't have to pull against a tighted or semi
    tightened quad.

    I dislike the image of the shuffle. Because most beginning
    marathoners don't know much about running form and style,
    their shuffle means they have to lift their entire center of
    gravity more than needed to bring their legs through as the
    metronome of their leg never shortens because they don't
    tuck the lower leg behind the knee (90 degrees) and then
    they swing the entire leg forward giving them the
    overstride.

    I loved to play with peoples' perceptions. I would run with
    them stride for stride. Maintaining the same stride I lean a
    little from the ankle and gradually pick up my stride length
    and begin to pull away from them maintaining the same
    cadence as they. They would start to take bigger steps to
    stay with me, and I would again lean from the ankle and main
    the same cadence while picking up the speed a little more. I
    knew I was doing more work because I had to bring my leg
    through faster to maintain their cadence.

    Once or twice more of this, I'd say, Tough run isn't it. By
    that time they'd agree, break concentration and slow down as
    I continued to accelerate still at their same cadence.

    I'd be interested in seeing the quick little shuffle video
    taped as I belive that you'd find that they are able to
    bring the lower leg behind the hamstring closer than you
    think or perceive.

    Nancy Hamilton's research showed that senior runners slowing
    is in direct proportion to their ability to tuck the lower
    leg in behind the hamstring.

    Dan, again thanks for sharing. I'd like to talk more about
    your observations of "the faster runner will have a lower
    heel kick." Can you explain more what you mean or what your
    observations are that get you to the lower heel kick
    relationship?

    I only have the New York Academy of Science Annals Volume
    301: The Marathon: Physiological, Medical,
    Epiedemiological, and Psychological Studies. 1976 Peter
    Cavanagh, Michael Polloc and Jean Landa did one of the
    research papers A Biomechanical Comparison of elite and
    Good Distance Runners. Elite 5 middle distance with a 5K
    mean of 13:10, and 9 marathoners with a Marathon mean of
    2:15. The good runners were 5 with a 5K mean of 15:16 and 3
    marathoners with a mean of 2:34). The picture in the
    article of an unidentified runner seen from the side
    running in his jockstrap and identified as "subject" would
    be non other than Frank Shorter.

    Interesting to see the diagrams of the differences between
    them regarding: Foot Strike Knee Flexion in Support Knee
    Flexion in Swing Hip Flexion in Swing

    at.

    Has anyone see other results from this comparison. I'm sure
    it was published in a number of different journals.

    My observation has been that my cadence slows slightly when
    dropping to slow speeds (less than 9mpm). It might be
    interesting to try going for a run with an experienced
    competitive runner (if there's one available) and see if you
    can run in time with them.

    IMHO. YMMV. (Your mama munches vitamins/Yemen man marathon
    virtually?)

    Yes you can run a slower pace and maintain a a 180ff/minute
    cadence. Once you learn to maintain the 180, you'll then be
    able to slowly up your speed without exhausting yourself.
    Also by going slower with a high foot turnover, you won't
    tire as easily and you'll learn that running is about
    lifting the legs and not one's center of gravity any more
    than necessary vertically. Check out some of Danny Dreyer's
    ideas in Chi Running.

    The shuffle effect is at slow speeds -- Gary Tuttle passed
    me in a relay race at about 6:00 pace going uphill, and was
    really barely lifting his heels at that pace -- honest. His
    stride was shorter and quicker than mine, and he was going
    about 15-20 sec/mile faster.

    I happened to see him run the day before in the XC nationals
    (27:40 on a short course), and he had the long graceful
    stride of a champion, heel kick and all.

    My experience with elites is that they are super efficient,
    in addition to having good VO2 max. They can propel
    themselves forward with very little vertical displacement.
    Therefore the most efficient way to keep running at slow
    speeds without hitting the ground is to take short steps.
    Hence the shuffle.

    Here's my theory: for those of us who bound more with every
    push off, it's easier to slow down the cadence more than the
    stride length as we go slower. For the efficient runner,
    it's cheaper to chop up the stride.

    Here are my thoughts on leg kick (unpolluted by any
    scientific research...):

    I think the leg kick is the result of the back leg
    accelerating forward. Imagine a fast guy running a 5:00
    mile. The toes are pushing back the ground at 18
    feet/second relative to the runner. The leg continues to
    fly back as the runner leaves the ground, then the upper
    leg must accelerate forward to a point in front of the
    runner for the next push off. At this point, the lower leg
    is just along for the ride.

    The longer the stride and the faster the turnover, the
    greater the forward acceleration of the upper leg, and the
    higher the heel will rise. I think the heel lift is mostlly
    a passive process. True, you can forcefully lift the leg
    and thus shorten the lever, but there's a trade off -- it
    takes effort to lift the lower leg more than it would
    naturally rise.

    strides! (I timed it once)

    Done it many times with different runners. It's easier when
    you get the more experienced competitive runner to slow to
    one's own speed and run in cadence with them as they
    increase the cadence while running at one's normal speed.
