    Right. In books by Jack Daniels (Daniels' Running Formula)
    and Pete Pfitzinger (Road Racing for Serious Runners), they
    both endorse this method of training. The zone between
    recovery and LT is known as "no man's land." The only time
    they recommend training at this level is to practice a
    specific pace that will be used during the race for which
    you are training, such as marathon pace.

    Lately, I've started wearing my HRM only for recovery
    runs. This helps me make sure my pace stays out of "no
    man's land."

    Pfitzinger- Douglas book (Advanced Marathoning) there is a
    training intensity that they refer to as "General Aerobic."

    I think what Sam's saying is that people get too hung up on
    hrm numbers while running - esp. in this case where the OP
    was having trouble going long when his hr was over 90%. Duh
    😉 Using basics, like being able to carry on a conversation,
    is a very effective training technique - until the person
    learns the effects of various training efforts, how they
    relate to hr, and understand the goal of each run.

    I know that some training programs (Daniels and others
    although Daniels does have MP in there) advocate keeping
    you out of these perceived "no-man's lands" where the
    effort is greater than needed for benefits of zone below
    and not enough for benefits above, and there's an assumed
    increase in recovery time. Hence they suggest staying out.
    Others may have some portion of training targeted in that
    range - "aerobic speed" of Benson and it looks like
    Pfitzinger's uses it also (I don't have it, but Phil M's
    comment in other subthread suggests it's there). I just got
    a copy of Martin and Coe (Sam keeps mentioning it)
    yesterday, and I notice a really nice table (one of the
    best I've seen) on p. 192 with 4 zones of physiological
    adaptations, their hr zones, and jargon describing the
    sessions. There's no break in between the endurance and
    stamina "zones" at about 80% (Karvonen HRR).

    Many of these changes with hr are gradients, with gradual
    changes, although there are some around LT where there are
    some abrupt changes - but none of them are off/on type
    things where below that zone, something's not happening;
    above that zone it is. I'm not sure how you are using
    aerobic and LT, since some programs refer to an aerobic
    zone that goes all the way up to LT (or just below it). In
    that zone between "easy" (around 60%-75% using Karvonen
    forumula, 73-83% max hr; easy to talk in complete
    sentences) and "LT" [85% (76-87%) Karv., 90% max; talking
    is in phrases, at best), my understanding is that the
    aerobic adaptations (capillaries, mitochondria, blood
    volume, heart, etc) are still going on - and probably at a
    higher rate than at a lower effort level. The CV system has
    to pump the oxygen there to maintain the effort so it needs
    to develop more volume. I think some of this still goes on
    above LT (up to about 90% hrr, according to table in Martin
    and Coe), but not sure about how much higher. Sam may be
    able to clarify this.

    I learned effort via hrm tied to breathing / conversational
    effort, but now I run almost exclusively via perceived
    effort aka breathing, talking, etc, although I do wear a
    hrm and log the results that way. I can run or xc ski or
    snowshoe or mt bike without it at desired effort just fine.
    When I'm collapsed over my bike gasping for air because I
    was determined to get up a hill without dismounting, I
    don't need a hrm to tell me I'm well above 90%, usually
    above 95%, max hr 🙂

    Conversational effort works quite well, once you realize how
    the ability to talk degrades gradually with effort level. To
    me, "conversational effort" or difficulty in breathing
    emphasizes the transitional nature of the efforts and the
    physiological adaptations, etc. With hrm, people tend to get
    hung up on exact numbers - their LT is at 155bpm (number
    from thin air), for example - and below that they say they
    are aerobic, above that they say they are anaerobic. It's
    transitional. As one gets close to LT, your ability to talk
    in complete, comprehensible sentences will degrade as only
    phrases then words are blurted out. You won't be at a
    conversational effort near a true VT/LT (using VT as
    surrogate for LT, recognizing they may not be the same, esp.
    in trained runners). So conversational effort or other body
    signals does work at least as well as hrm. It's just harder
    to log, which is why I use a hrm 😉 Being an experiment of
    one and an experimental scientist (*not* a modeler), I gotta
    have my numbers 😉

    I might do "aerobic" speed or hills for strength or snowshoe
    running in fresh snow in the zone you avoid. I'd be walking
    a whole lot more if I didn't train my hills in that zone
    (unless on long run). But I treat it like "speed" work - no
    more than once a week when running 3 days/wk. Just a small
    part of volume, usually.

    BTW, I agree whole heartedly with your earlier comment about
    the running and walking to increase duration of runs. Since
    much of my training is still in Alaska winter on snow-
    covered, sometimes hilly, trails, not necessarily hard-
    packed, I get a much better workout by inserting walk
    breaks, esp. on the steep hills or poor footing areas. As
    footing gets better in the spring, I reduce the amount of
    walking. Reality has convinced me that the likelihood of
    running continuously on hilly trails for several hours (even
    1.5-2 hr) may be an unrealistic goal by the time one
    considers hills, unstable footing, reading map or trail
    signs, getting someone else unlost, waiting for moose cow
    and calf to move off the trail, etc. (I won't mention the
    scenery or stopping to take pictures.)

    at a much lower heart rate. The problem is that my normal
    pace is from 9.5
    min/miles (slow jog) to 7 min/miles (fast 1 mile run); and
    that I need to run slower than 9.5 min/mile pace to
    keep my heart rate below 150 for long periods of time
    (over 5k).

    How does run so slow that it seems like one might as well
    stop running?

    I just ran a personal best at my 12th Bay to Breakers (a 1
    hour 12k), so it seems silly to walk part of my (long slow)
    workouts. Or is it?

    7:00 is the pace for my 400/800M interval reps. 9:45 seems
    to be the pace I need to comfortably run longer than 5
    miles. My knees still start to complain around the 5 mile
    point though. Guess that they're just not used to that
    many cycles.

    That sounds strange biomechanically. At a given pace and
    running form shouldn't ff/min be inversely proportional to
    leg/inseam length? Don't significantly shorter people (short
    legged people to be more precise) need a higher ff/min at
    the same absolute pace in order to not be over-striding?

    To lower your hr, you can run more slowly or more
    economically or maybe downhill (hey, I'm just looking at
    ways of reducing hr so you can log more time on legs). I'm
    trying to understand how you've been running for 30 yrs and
    the only effort level you can do is 90% max. How did you
    determine your max hr? Mis-estimation here is a frequent
    reason for perception that effort is too hard. OTOH, since
    it sounds like you're pounding your legs, you may really be
    doing too hard an effort and need to work on form or effort.

    What is your cadence (number of footfalls / minute)? If this
    is slow, you might be doing something more like jumping than
    running and this would account for the sore legs. Many
    people (not all) find a cadence near 180 to improve their
    running form and reduce the pounding. Less time to get
    airborne and pound your legs.

    You could focus on talking with a friend or yourself
    (conversational effort) while running and see if that forces
    you to lower your effort level.

    Perhaps including some variability in your training would
    help - rest day before and/or after your long run. Run fewer
    days, but run more on the days you do run. Your recovery
    apparently has improved to the point that you can run more
    days now, but your mechanics or pace or effort or something
    are such that you still can't do a longer workout.

    If you can hike 10 miles with no problems, try adding
    running to your hikes and gradually increase the percentage
    of running. Somehow, this is mentally easier than adding
    walk breaks to one's running. Pick a distance (or duration)
    between your present long run distance and your 10-mile
    hikes, and run / walk it. You'll soon learn energy
    management and/or increase your musculoskeletal system to
    where you can handle longer runs 😉 You might want to set it
    up with some options so that if you misjudge the first
    couple times, you have an escape route without causing
    injury. I do it on a loop rather than out/back to force the
    issue of distance/duration where I had been stuck in a rut
    for a year (but most of my running is winter). I'm assuming
    your 10-mi hikes are probably 2-3 hr duration, maybe more
    depending on footing and hills - and why you might want to
    chose a somewhat shorter distance. This is well beyond what
    you can run at LT (1 hour).

    Just for some perspective on numbers. Your longest regular
    distance run is about 4.75 miles and you run at up to 7
    min/mile = 33.25 min. Your inability to go beyond that most
    of the time at your present effort may also be related to
    fueling. At 90% max hr, you burn scarce fuels (carbs,
    glycogen) very rapidly. But I think that may be a secondary
    issue at this point. This is why I'm suggesting going for a
    long hike and inserting some running - you'll start to
    understand the energy consumption in running a little better
    and hopefully reduce your effort level.

    Based on your race time, a 9:30 pace sounds about right
    for your training runs. 7:00 is much too fast for a
    normal training run though. Wouldn't worry too much about
    keeping your heart rate really low. I'd suggest sticking
    with the "jog", maybe bump it up to 9:00 pace from time
    to time if you like.

    Get better at running slow ? I have no problem running at
    10:00 or slower (but I race several minutes per mile
    faster). Running slowly is a useful skill, especially if you
    want to go for a friendly run with others.

    It's a little lower than many. More importantly, most people
    (I think) maintain a fairly constant (relatively speaking)
    cadence across paces / efforts, although there is a tendency
    for elites and maybe some others to have much faster
    cadences for fast running (like "sprints"😉.

    Try maintaining your 175-180 ff/min at your slower pace and
    see if that gets rid of some of the pounding you seem to be
    experiencing. Take smaller steps and focus on moving
    forward. With the more frequent footfalls, there's less time
    to go higher with each step, thus reducing impact. You may
    find it awkward the first few times and your hr may actually
    elevate until body gets accustomed to it (but it's used to
    it at faster pace so it shouldn't be a big deal). Hopefully
    that will reduce some pounding and allow you to run farther
    at easier effort. You'll probably also end up going faster
    at the same effort level. Don't worry about pace for awhile,
    just concentrate on easier effort (lower hr), cadence near
    180, running softly, and I'll bet you'll be able to run
    farther with a little practice and less body stress.

    IIRC, when I first started more structured running about 3
    years ago, my cadence was about 160 and easy effort was hard
    on the landings. As soon as I switched to 180, footstrikes
    were easier and running became easier after the 1st few
    tries when it elevated my hr. I'm a little slower with
    snowshoes on (170 if on good trail) or if picking my way
    through certain trail sections, but where footing is good,
    I'm pretty close to 180 even on snow-free or hard-packed
    snow (sans snowshoes) trails without thinking about it now.

    Efforts above LT can't be held for over an hour, so for you
    to run longer, you'll have to reduce your hr below LT. OTOH,
    if the longest distance you want to run is something you
    could run in 1 hr, then maybe there's no need to worry about
    reducing effort. But you do seem to need to do something
    about the pounding, based on your description, to go longer.
    Just my thoughts.

    I'm guessing it would be difficult to tell in a race
    situation, but if you are seeing bouncing, then that's
    probably a lot. Try running with a water bottle in a waist
    belt or at night with a headlamp and see how much sloshing
    in the bottle or movement with headlamp - or some other
    equivalent test to see how much movement there is. Handhelds
    don't work for either of these tests. Keys or something else
    jangly in a loose pocket of waist pack or jacket may work
    better than a bottle. If you're ever on a treadmill next to
    a mirror (some of our cross-training tm were next to
    gymnastics mirrors), try looking in it and line your head up
    with some landmark and watch how much it goes above it as
    you run. Those are just some of the tricks I've used to
    improve form. Others probably have some other techniques.

    In Pfitzinger's book it depends on the phase. A typical
    schedule for a runner who runs six days per week would
    include three hard workouts, one general aerobic run, and
    two recovery runs.

    Long Runs: 17 miles or longer run at 10 to 20% slower than
    your goal marathon pace. About 30% of weekly mileage. 73 to
    83% maximal heart rate, 65 to 78% heart rate reserve.

    Medium-Long Runs: Runs of 11 to 16 miles run at 10-20%
    slower than your goal marathon race pace. About 15 to 30% of
    weekly mileage. 73 to 83% maximal heart rate, 65 to 78%
    heart rate reserve.

    General Aerobic Runs: 10 miles or less at a steady pace
    in between recovery pace and LT pace. About 20% of
    weekly mileage.

    Lactate Threshold: Tempo runs of at least 20 minutes at your
    lactate threshold pace or 15K to half-marathon race pace. 80
    to 90% maximal heart rate, 76 to 88% heart rate reaserve.

    VO2 Max: 600 to 2000m intervals run at 95 to 100% of your
    current VO2 max pace. 94 to 98% maximal heart rate, 93 to
    98% heart rate reserve.

    Speed: Repetitions of 50 to 100 meters. Often done at the
    end of a general aerobic run.

    Recovery: Runs of 4 to 6 miles at a relaxed pace. Less than
    75% maximal heart rate, less than 70% heart rate reserve.

    Marathon Pace Runs: 12 to 14 miles at goal marathon race
    pace. The plan calls for two of these: 10 weeks pre-marathon
    and 6 weeks pre-marathon.

    Pfitzinger's book. However, they state, "As a rule, you
    should be running at least 40 miles per week before starting
    the schedules, and in the last month you should have
    comfortably completed a run close in length to the long run
    called for in the first week of the schedule." I went
    slightly beyond the first week's mileage so that it was a
    slight recovery week for me.

    Yes, but the so-called "recovery runs" also provide all the
    benefits that the authors attribute to "aerobic runs". If
    the "long run" is counted as a hard workout, this is also at
    a similar pace to a "general aerobic run". So the fact
    though only 20% of total milage is assigned to the "general
    aerobic run" is a reflection of the fact that the authors
    subdivide aerobic running into several different categories.
    The fact remains that 50% of the workouts in that schedule
    (and about 75% of the total milage) is aerobic.

    notion that "recovery runs" actually help you recover
    (compared with complete rest) is contentious, but there is
    little doubt that these runs are a low stress way to
    increase training volume.

    In Pfitzinger's book it depends on the phase. A typical
    schedule for a runner who runs six days per week would
    include three hard workouts, one general aerobic run, and
    two recovery runs.

    Yes, but the so-called "recovery runs" also provide all
    the benefits that the authors attribute to "aerobic runs".
    If the "long run" is counted as a hard workout, this is
    also at a similar pace to a "general aerobic run". So the
    fact though only 20% of total milage is assigned to the
    "general aerobic run" is a reflection of the fact that the
    authors subdivide aerobic running into several different
    categories. The fact remains that 50% of the workouts in
    that schedule (and about 75% of the total milage) is
    aerobic.

    pretty much doing long runs, ocassional tempo runs,

    notion that "recovery runs" actually help you recover
    (compared with complete rest) is contentious, but there is
    little doubt that these runs are a low stress way to
    increase training volume.

    I don't deny that the other runs are also aerobic. They
    refer to it as "general" aerobic as opposed to other types
    of aerobic.

    No, not if their stride length is longer, as it seems to be.
    As long as you land with your center of gravity (cog) over
    your foot, you're not overstriding. Overstriding is when you
    land with cog behind landing foot (usually results in
    landing on back of heel). Shorter (smaller) runners may get
    more distance in their stride since they generally weigh
    less than taller runners, even on a weight/height basis.

    Do a google group search on r.r for 'cadence "leg length"'.
    There's several threads that might be of interest, but note
    particularly Denny Anderson's in "Something even better to
    think about" where he reports actual data. Some of the
    threads on foot strike may also help explain
    it. It's been a recurring thread over the years, and it's
    hard to pick out the best without losing something from
    other threads.

    I was just noticing in Martin and Coe (adapted from
    Cavanagh) the relative changes in frequency and stride
    length as speed increases. In going from 8 min/mi to about 6
    min/mi, most of the change happens in stride length. From 6
    to 4 min/mi, the stride frequency also picks up noticably
    but stride length also increases substantially.

    Interesting reading.

    I'll record a 180 bpm "beep" track for my mp3 player to
    experiment with on my next run and see how slow a pace I can
    still keep that cadence. Offhand, I can't thing of a genre
    of music that plays evenly at that bpm.

  17. Does running at 9:30 pace feel "easy" to you? Can you carry
    on a conversation at that pace? If so, then I would say that
    is a good aerobic pace for you regardless of what some chart
    in a book says. Remember people trained like this and ran
    very well for decades and many still do.

    Normally I would use your Bay to Breakers results, but with
    the crowds at that race and the hilly nature of the course,
    I am not sure it is a good indicator. Some try running a
    reasonably flat 10K and use the avg HR from that as your
    guide to your LT HR.

    I would agree that walking is not the best training
    for running.

    It sounds counterintuitive, but I don't think it is. One of
    my former running partners was nearly a foot shorter than I
    am. When we ran together and weren't concentrating on stride
    or pace our footfalls were almost in perfect synch no matter
    how fast we were running. Stride length is a function of leg
    length and leg angle at full stride, but it is also a
    function of how fast the person is moving forward.

    It's a little lower than many. More importantly, most
    people (I think) maintain a fairly constant (relatively
    speaking) cadence across paces / efforts, although there is
    a tendency for elites and maybe some others to have much
    faster cadences for fast running (like "sprints"😉.

    Try maintaining your 175-180 ff/min at your slower pace
    and see if that gets rid of some of the pounding you seem
    to be experiencing. Take smaller steps and focus on moving
    forward. With the more frequent footfalls, there's less
    time to go higher with each step, thus reducing impact.
    You may find it awkward the first few times and your hr
    may actually elevate until body gets accustomed to it (but
    it's used to it at faster pace so it shouldn't be a big
    deal). Hopefully that will reduce some pounding and allow
    you to run farther at easier effort. You'll probably also
    end up going faster at the same effort level. Don't worry
    about pace for awhile, just concentrate on easier effort
    (lower hr), cadence near 180, running softly, and I'll bet
    you'll be able to run farther with a little practice and
    less body stress.

    OK. I tried some slow (9:15 min/mile) half mile intervals
    today, half at my usual 160-165 ff/min cadence, half at your
    recommended 180 ff/min. My heart rate was about actually 2
    to 4 bpm lower at the new 180 ff/min cadence, but it
    actually felt like I was pounding my feet harder taking all
    those tiny steps. But my heart rate was still close to 90%
    of max after 4.5 miles of this.
