The classics for VO2max are the 3-5 * 3-5 min intervals. For supporting those, the threshold training by 2*20 min intervals seems to be the norm.
About the improvement of running; e.g. springerlink.comq061mh3411541261Open ↗ and lot of other articles as well, indicate that the training adaptions are specific for the training type. So no big gains to be achieved, but cycling might help to keep weight down and why not to be in good cycling shape.
