    I think the answer to sustainable volume of L4+ is more nuanced. It really depends on one's capacity for training stress. For example, I regularly log 10-15 hours/week of total time on the bike and about half of that is what I call high-intensity minutes at L4+. For example, I did an analysis of a six-month period a while back for another purpose and here are the stats:
    Avg time per week: 11hrs
    Avg high-intensity minutes: 53%
    Avg L4 as % of high-intensity minutes: 67%
    Avg L4 time per week: 3.9hrs
    Avg L4+ time per week: 5.83hrs

    Not to say that my tolerance for training stress is more or less than the average competitive cyclist (some think it is higher), just that one can't make a universal statement that 5hrs/wk of L4 is not sustainable.

This taxes the capacity for the REPEATABILITY of HIGH INTENSITY anaerobic power - and you don't get that so much from endurance training.

    I suggest you build a plan that incorporates "deficit-based periodization" and stimulates the various critical high intensity parts of your power curve adequately, with blocks of endurance focus. The specific cycling based model below is an example of what you could do to prepare for an amateur cycling race. It layers multiple levels of high qualitative with some quantitative conditioning. Then the last phase actually blends both systems together to prepare for races. Something like:
    Period I - Endurance intro lower intensity - intro 14 days
    Period II - Focus on specific anaerobic power (weak parts of PC) - 28 days
    Period III - Endurance higher intensity - 10 days
    Period IV - Focus on specific anaerobic power (weak parts of PC) - 18 days
    Period V - Endurance with race specific stimulation - 7 days
    Period VI - Focus on combo endurance/quality - race specific - 14 days
    Total Time:3.5months

    I have used many altered versions of "deficit-based periodization" with elite top level pro riders, Olympic gold medallists, world champs and many, many athletes in different sports, and it works - period. But you cannot follow this if you are stuck in the box of tradition.

    In my experience with coaching pro-tour level riders, at some point in time, they cease to adapt (to the same degree) to the endurance based training model. Once an "aerobic base" is established with some years of training stimulus, and all the metabolic machinery take root, then they only need to re-stimulate that system with some intermittent blocks of aerobic base training. At this point, much less endurance based conditioning is necessary. It is a little like learning a language - if you learn it when you are young, then you only need to be "exposed" to it briefly for you to speak it fairly well again. So even for pros who race 5-7hr events, there is some merit to (eventually) shifting towards quality from quantity. The transition from the typical endurance periodization model/pyramid varies for everyone but regardless, when time is of the essence, my experience tells me to lean on the side of quality versus quantity.

    FTP is the power you can sustain for ~60min (or a 40km TT)

    MAP is the maximal 1min power you can produce at the completion of a
    ramp test where the power is raised 15-25 watts every 60 seconds.

    FTP roughly equals power at lactate threshold

    MAP roughly equals power at VO2max

    For the rest of the year, I spend blocks of time working on an athletes strengths weaknesses in order to prepare them for the above. How I do that will vary from athlete to athlete and how they power profile (5s, 1mim, 5min, 10min, 20min, 60min).

    I don't go by the traditional, base building phase of high volume, low intensity approach. I adopt the principle in finding an athletes "gaps" and then fill in the gaps, they always adapt really quickly using that approach, as it tends to target what they do least in training.

    Paul, as a coach I think this method has its merits and should not be disregarded
    . There might be some need for context for the casual reader and cyclist. I my opinion this would be less productive for a rider who has not yet achieved the needed level of general endurance required to cycle with a decent FTP to begin with. As i understand this is the primary factor required to finish the race in decent enough condition before you begin "contesting" the race.
    By focusing on those aerobic weaknesses the rider is missing out on their bread and butter stuff that will get them there in the end.

    If the rider has been training long enough (say 5yrs) then this will certainly have plateaued and the need for other stimulation will be required to maintain improvements. How we do this? well that's the ART of coaching isn't it. This one point was a topic of large debate with my undergrad classmates in our final year. The question was "Why do atheletes with a serious background lets say 10yrs in aerobic sport continue to have large base periods. when their O2 systems are well developed?

    Thoughts?

    Resting and not doing any work would mean they loose fitness and go the opposite. Anything other than Base would see them peak to soon for the desired part of the season? Just Guessing

    Hi SS What about you other zones or are you just focused onFTP mainly? If you look at the dynamics of RR we are most vulnerable when we lose our ability to keep repeating those hard short anaerobic efforts. It where most people get dropped. Developing the ability to continually ride over FTP then settle back down at Or close to FTP is what will make you fit paul

    I just focus on L4 and SST intervals with some V02 Thrown in at least until my first event and I get dropped in the Sprint 😉 . I've only been cycling for 3-4 Months now so for me its just a case of getting my legs into shape. The Long distance stuff tends to take care of its self nicely now that I've raised my FTP to be able to manage up the intermediate hills without taxing myself.

    What you describe sounds alot like Riding at or above L4 then settling back into SST which is what I do. I push up the hills above FTP depending on the distance. A 20 Min climb will be @FTP. Then on the way down and along the flats try and continue with high tempo SST area. For me though every time I raise my ceiling by 20-30W EVERYTHING gets alot easier so I think at MY stage ensuring my FTP keeps going North everything else pretty much takes care of itself if that makes sense.

    One question though. I do throw in V02 Max intervals but they don't tend to leave me feeling as bad as FTP intervals for example when I was out with a friend I had to sit in Z2 for the ride but we came to a hill so I threw myself up it going for it because I'm normally tierd at this point. Stayed in Z6 for 4.5 Mins which was great tierd and all but then I got to the bottom about 2 mins later and turned back up the hill to find him. I thought the Higher Zones like Z5,Z6 + Z7 escpecially Z6 + Z7 were supposed to be particularly tough and only sustainable for short periods. I think we all know what intervals to do at FTP but I read once 3x3 in Z5 is a tough workout. I wouldn't come to that conclusion based on me. Which also makes me think that my FTP is the weak point and thats what I spend most my time on.

    I looked at some of my data.

    This spring, 4/4/13, I was doing 3 hour rides. An example: 2:53 ride time; 33.4 in L4; 21.1 in L5; 9.4 in L6; 1.0 in L7. 65 minutes of L4 and above.

    Today, 10/15/13, was an easy day. It was cold. I go on vacation tomorrow. I was lazy - skipped 2 short hills - 3 minutes of L5. 3:54 ride time; 23.8 in L4; 13.9 in L5; 8.9 in L6; 2.1 in L7. 52 minutes of L4 and above. Not an hour, but like I said I was lazy.

    Hi Adrian,

    Some good questions in there.

    In terms of general endurance, I still believe you need to tap into all zones, just the time spent in those zones will vary , according to experience. Newbies, still need to know what hard training feels like, but more importantly, building up their tolerance to hard training is the key......Much of this is mental more than physical (that is what I have found over the years).

    I think you might be taking me out of context here, training should always be about "meeting the demands of the event". I've been banging on about that for years. Quite often, addressing an athletes weaknesses, is what will address "meeting the demands of the event". When you break down an athletes performance in a race, what always lets them down will be there weaknesses, what those weaknesses are will vary from athlete to athlete.....it's a bit like the old saying you are only as strong as the weakest link. So while it is good to race to your strengths, if you can't address your weaknesses well enough in training, come race day, you'll never get to utilise your strengths.

    They'll only plateau if they are not overloading, which is common, people do become creatures of habit, settling in to riding with the same people, doing the same loops, the same intervals year in year out....it's hard to break that mould.

    That is big question, but I have taken on athletes that have been in the sport for a long time, been coached for a long time, change the stimulus and bang, they continue to improve. Look into things like osmosis and homeostasis. The body craves to be normal, if you can trick the body and keep it from settling itself back into being normal, it will be forced to grow and adapt.

    It's like giving someone 5 repeats up a 2km climb, just by telling them the set, they have already calibrated in their brains what they can do. The sessions outcome has been determined even before they start the session. However, tell the guy to start doing 2km repeats at >110% of FTP and when once a repeat drops below 100% of FTP, the session ends. All of sudden you have a set that will take the athlete further, above and beyond. They can't calibrate a set like that. it might end at 5 or 8 it all depends on how far above 110% they want to sit and how well they execute to keep repeat, who knows how many repeats they will do.....That is where the art of coaching, for me is at.

    The biggest problem I have with people I coach is

    1. consistency (this is a whole other topic)
    2. The brick walls they put in place

I mean, just because I pull away from traffic lights at L6 power doesn't mean I'm doing sprints for them. Just because I put some power down to get up a 30-second roller doesn't mean I did anything useful in L4 or L5.

    It's one thing to say "I did 3x20 min intervals in L4 on that ride, so I did an hour at threshold" it's another to look at how WKO breaks down time spent in those zones and say the same just because on a 3 hour ride you happened to do a few min here or there of L4 that added up to 60 min.

    I think that was my point. I have often said that using heart rate alone of using power alone is wrong. You need to combine them. But Andy Coggan and acogan seem to disagree. It seems that Floru2au disagrees. --- 3x20 is not the same as 1x60. If your heart rate drops, it messes up everything. (I used to do 2x30 with 1 minute to drink some water. It was a lot easier than 1x60.)

    I think what you say does certainly have merit but also maybe the point you are making is somewhat not what is realised IRL. For me anyway.

    When I try and hit my goal for 50% or more of a ride in Z4 this does not simply come from racing away from Traffic or bumping up a hill a bit quick. I will literrally have to push hard all the way through a ride to come anywhere near close to actual power having spent time in the Zone. I would actually say the opposite is true you get time stolen from you as you go along.
    For example I rode a ride 02 hr 30 mins 48 Miles I was pushing really hard all the way even went out on a flatish course to try and just hammer along all the way. The reality was the time spent in L4 was 27 Mins. I spent Some time in Z5 and Z3 29+20 Mins and overall the picture wasn't bad: Range 225-799W 01:39:49 (48.5%) of the ride.

    The point I'm trying to illustrate is that for 100% of the ride I was pushing as close to FTP as I could more or less but still only 50% of the ride was Near or Above FTP.

    I Completely get what you are saying, to look at a guys 15 hours for the week where hes been pushing up 5 min hills all week and say oh great this guy has done 3 hours @ FTP would be less effective probably than someone who has done 3 sets of intervals @ 60 Mins FTP over 1+1/2 - 2 Hours with Loads of Tempo/Endurance Rides.

  13. Try the hour of power once a fortnight to mix it up. Where you start at the bottom of L4 do 2' then drop 5w do 2' then up 5w, 2' then up 5w. Repeating the cycle slowly taking you to close to top of L4 in 30'. 5' easy riding then the same 30' again. I pretty much guarantee you wouldn't be doing 5 hours of that!!

  14. I just finished up testing FTP with a 20 min test and am a little disappointed. I did make some progress. Considering how consistent I was with training I probably did alright for this period.

    My FTP moved up to 171, from 160. I was inconsistent with my L4 workouts, missing a lot in a 2 week period due to 2 tragedies in 1 weekend involving some close friends. I spent a lot of time out of town, and when I was home I didn't feel much like training. Hard to get motivated when you're feeling empty and mourning. I'm back and motivated now though.

    I'm thinking 225 watts by July 2014 seems most likely, if I stick with the program. My goal is still 120 min in L4 a week, with 160 min being even better. I'm trying to do my intervals close to threshold.

  15. How are you measuring total time in L4? Are you estimating it or are you using some statistics from WKO+ or another post-ride analysis program?

  16. Post ride analysis in Garmin Training Center. The program shows "time in zone". I round down to the nearest minute and track that with Excel. I'm doing either 4x10 or 2x20, depending on how I feel.

    I haven't looked at the algorithm for this value in Garmin Training Center, but I would be a little cautious about using it for the purpose you are using it. It may be a simple frequency distribution of power by level (or "zone"😉, which is not the same as minutes by level taking into account AP or NP and duration. Not a big deal, just that you might want to use the number with a bit of caution. And, a minor point of clarification. There are some training schemas (e.g., Ric Stern's) that refer to the brackets as "zones." However, Andy Coggan's schema refers to the brackets as "levels."

  18. Thanks for the nomenclature tip. If you recall I'm using a speed from a fluid trainer to approximate power. How helpful would it be for me to know AP or NP? I'm using the time in each level to track how much work I'm doing on a weekly basis. Maybe once I can afford a PM I should worry about those values.

  19. Speed can serve you well for high-intensity efforts on a steady grade climb, but otherwise speed is a pretty unreliable measure of intensity of effort. Too much variability due to wind and slight grade changes. My advice to those who do not have a power meter is to go by perceived effort. You want to finish an effort feeling as though you have pushed it near the limit, but not actually the limit. The problem with most outdoor rides is that they tend to be highly variable even if you are trying to maintain a steady effort. Hence the value of AP and NP. I may be uniquely bad at managing my intensity of effort without referencing my power meter, but when I have tried it I have found that I was awful.

  20. Yeah, I have no illusions of using speed to measure effort when I'm riding outside. For the next couple months in Iowa I'll be indoors on the fluid trainer!
